Short on time but want an efficient, sweat-inducing workout? This 20-minute AMRAP (As Many Rounds As Possible) is designed to maximize conditioning, core stability, and functional strength in a compact session. You’ll cycle through burpees, farmer’s carries, candlesticks, and weighted lunges in a repeated sequence that keeps your heart rate elevated and your muscles challenged. Gather a pair of dumbbells or a single kettlebell, set a 20-minute timer, and track how many rounds you complete. This concise routine works well as a standalone session or as a high-intensity finisher after a longer workout.

Workout Description

Set a timer for 20 minutes. At the start of the timer, perform 10 burpees with controlled movement and full extension at the top. After the burpees, pick up your dumbbells and complete a 50-foot farmer’s carry, keeping your shoulders down and back, core braced, and a stable torso throughout the walk. Return the weights briefly if needed, then perform 10 candlesticks—controlled, core-focused movements that emphasize spinal flexion and hip control. Finish the round with 12 weighted lunges, alternating legs each rep and holding dumbbells at your sides for added resistance. Maintain steady breathing, prioritize good form over speed, and repeat the full sequence until the timer reaches 20 minutes. Track rounds and partial rounds to measure progress over time.

  • Dumbbells (a matched pair) or
  • Kettlebell (single implement)

Modification Options

Beginner: Use lighter weights for the farmer’s carry so you can maintain solid posture for the full distance without setting the weights down more than once. Reduce or remove weight for the lunges if balance is a challenge. If candlesticks are difficult, substitute with sit-ups or a slow, controlled hollow hold to build core strength.

Advanced: Increase the dumbbell or kettlebell load for the farmer’s carry and the lunges to intensify the challenge. You can also add a short sprint or shuttle between movements, increase reps slightly, or perform reverse lunges with a pause at the bottom to increase time under tension.
